Healthy breakfast ideas that keep you full

10 healthy breakfast ideas with the protein and fibre to keep you full, from eggs and oats to yogurt bowls, plus breakfast delivered in Dubai.

By the Sanos team · Updated

A healthy breakfast that keeps you full has protein and fibre in it. Aim for about 20 to 30 g of protein, plus fibre from oats, wholegrain bread, beans, fruit or seeds. Below are 10 ideas, most of which you can make the night before or eat at your desk, with the numbers worked out from USDA data.

What makes a breakfast keep you full

If a croissant and a latte leave you hungry by mid-morning, check the plate for protein and fibre.

Protein helps you feel full. A review in the American Journal of Clinical Nutrition found a modest effect on fullness after higher-protein meals, and its authors point to at least 25 to 30 g of protein per meal. The International Society of Sports Nutrition suggests 20 to 40 g per serving for people who train. So a breakfast with 20 to 30 g gives you a solid start.

Fibre does the rest. Mayo Clinic says high-fibre foods tend to be more filling than low-fibre foods, take longer to eat and have fewer calories for the same amount of food. The NHS says adults should eat 30 g of fibre a day, and most adults in the UK get about 20 g. Breakfast is the easiest place to close part of that gap.

So you can stop counting and use one simple check. Is there a protein food on the plate (eggs, yogurt, cottage cheese, milk, beans)? Is there a fibre food (oats, wholegrain bread, fruit, seeds, beans)? If both answers are yes, you are most of the way there.

One Dubai note. If you take breakfast to work, keep the yogurt, eggs and milk cold. The USDA says perishable food left out for more than 2 hours, or more than 1 hour above 32°C (90°F), should be thrown away. Use a cool bag, and don't leave it in a parked car.

10 healthy breakfast ideas

All protein and fibre numbers below are worked out from USDA FoodData Central values for the ingredients listed. Brands differ, so treat them as close estimates.

1. Greek yogurt with berries and chia

A 170 g pot of plain Greek yogurt, a cup of blueberries and 14 g of chia seeds. About 21 g of protein and 8 g of fibre. It travels well in a sealed tub.

2. Overnight oats

40 g of oats, a cup of skimmed milk, half a pot (85 g) of Greek yogurt, a tablespoon of ground flaxseed and a handful of blueberries. Mix in a jar at night, grab it in the morning. About 24 g of protein and 8 g of fibre.

3. Three-egg vegetable omelette

Three eggs with spinach, tomato and peppers, a slice of wholewheat toast and a quarter of an avocado (50 g). About 24 g of protein and 5 g of fibre, plus whatever the vegetables add.

4. Egg and black bean breakfast wrap

Two scrambled eggs, half a cup (86 g) of black beans, 28 g of mozzarella and salsa in a wholewheat wrap. About 27 g of protein and 7.5 g of fibre before you count the wrap. Wrap it in foil and eat it at your desk.

5. Cottage cheese and tomato toast

Half a cup (113 g) of cottage cheese on two slices of wholewheat toast with sliced tomato, black pepper and a little olive oil. About 20 g of protein and 4 g of fibre.

6. Avocado and egg toast

Two slices of wholewheat toast, a quarter of an avocado (50 g) and two boiled or poached eggs. About 21.5 g of protein and 7 g of fibre.

7. Chia pudding with yogurt

28 g of chia seeds soaked overnight in a cup of skimmed milk, topped with half a pot (85 g) of Greek yogurt and fruit. About 21.5 g of protein and nearly 10 g of fibre, which is a third of the NHS daily target in one jar.

8. Banana protein smoothie

A 32 g scoop of whey, a cup of skimmed milk, a banana and a tablespoon of ground flaxseed. About 36 g of protein and 6 g of fibre. A good pick if you train before work and would rather drink breakfast.

9. Peanut butter and banana toast with milk

Two slices of wholewheat toast with two tablespoons of peanut butter and a sliced banana, and a glass of milk. About 24 g of protein and 8.5 g of fibre.

10. Eggs, hummus and vegetable plate

Two boiled eggs, two tablespoons (30 g) of hummus, a slice of wholewheat bread, cucumber and tomato. About 19 g of protein and 3.5 g of fibre. Boil the eggs for the week on Sunday. Hard-boiled eggs keep for a week in the fridge, according to FoodSafety.gov.

High-protein breakfast ideas

If you train, or you are trying to lose weight without feeling hungry, push breakfast past 30 g. The smoothie (36 g) already gets there. For the others, add one of these (protein from USDA values).

  • A 170 g pot of plain Greek yogurt: about 17 g
  • A 32 g scoop of whey-based protein powder: about 25 g
  • One more large egg: 6.3 g
  • Two egg whites: about 7 g
  • A cup of skimmed milk: about 8 g
  • Half a cup of cottage cheese: about 12 g

How much is enough depends on your size. A review in the Journal of the International Society of Sports Nutrition suggests about 0.4 g of protein per kg of body weight per meal, over at least four meals, if you are building muscle. For an 80 kg person that is about 32 g at breakfast. Our guide to high protein meals has a full table by body weight.

Breakfasts for weight loss vs muscle gain

For weight loss, lead with protein and fibre and go easy on the calorie-dense extras. Mayo Clinic points out that nuts, dried fruit and crackers are high in calories, so measure the nut butter, granola and almonds rather than pouring them. Ideas 1, 2, 3, 6 and 7 work well. Keeping protein up matters while you eat less. In short-term, tightly controlled studies, higher-protein diets during weight loss kept more lean mass than lower-protein diets. Find your calorie target with the TDEE calculator, and see the calorie deficit guide for how to set it up.

For muscle gain, eat bigger portions, with enough carbs to fuel your training as well as protein. A review of research on natural bodybuilders suggests at least 3 to 5 g of carbs per kg of body weight a day. Ideas 4, 8 and 9 are the easiest to scale up. Add a second slice of toast, more oats or a banana. Aim for your 0.4 g per kg of protein at breakfast, and keep the same at your other meals.

For keeping your weight steady, any of the 10 works. Rotate them so you don't get bored by Wednesday.

Healthy breakfast in Dubai without cooking

Long office days, early gym sessions and a commute on Sheikh Zayed Road don't leave much time for omelettes. You can add breakfast to any Sanos meal plan. These are some of the breakfasts on our menu, with what goes into each.

  • Fresh Herbs Omelette: eggs with fresh herbs (broccoli, mint, parsley, dill, basil, green capsicum), with a side salad of arugula and cherry tomato.
  • Shakshuka: eggs and tomato with spring onion and parmesan, served with Arabic bread.
  • Avocado with Poached Egg: multigrain toast topped with avocado purée, baby asparagus and poached eggs.
  • Loaded Oatmeal: oats, banana, cranberries, blueberries, flax and chia seeds and skimmed milk.
  • Sanos Granola: fresh yogurt with hazelnut praline, mixed berries and granola.
  • Coconut & Chia Pudding: chia seeds soaked overnight in coconut milk and honey, with strawberry, mango and pineapple.
  • Sanos AM Burrito: wholewheat tortilla, scrambled eggs, red capsicum, onion, avocado, basil and jalapeño.
  • Omelette with Mozzarella Cheese: eggs and mozzarella with brown bread.
  • Mexican Omelette: omelette with corn, black beans, mozzarella, cucumber and tomato.
  • Sanos Sandwich: English muffin, egg white, turkey bacon, cheddar cheese and sweet potato.
  • Muscle Boy: beef tenderloin, baked sweet potato, steamed broccoli and cauliflower, with English muffin bread. For big training days.

If you prefer to drink breakfast, the Green Beast (almond milk, vanilla whey, kale, spinach, pear, almond butter) and Hulk Shake (coconut water, vanilla whey, spinach, dates, almond butter, banana) both have whey protein in them.

FAQ

What is a healthy breakfast to lose weight?

One with a protein food and a fibre food, in a sensible portion. Greek yogurt with berries and chia, overnight oats with yogurt, or eggs with wholewheat toast and vegetables all give you about 20 to 24 g of protein. Measure calorie-dense toppings like nut butter and granola.

What is a good high protein breakfast?

Eggs, Greek yogurt, cottage cheese, milk and whey are the easiest bases. A three-egg omelette with toast gives about 24 g of protein, and a whey and banana smoothie about 36 g. Add a pot of Greek yogurt to almost any breakfast for about 17 g more.

Are oats a healthy breakfast?

Yes. 40 g of oats has about 5 g of protein and 4 g of fibre, according to USDA data, and Mayo Clinic lists oats as a source of soluble fibre, which may help lower cholesterol. Make them with milk and add yogurt or seeds to bring the protein up.

How much protein should breakfast have?

About 20 to 30 g is a good target. If you train and want to build muscle, aim for about 0.4 g per kg of body weight, so roughly 32 g if you weigh 80 kg.

How long can yogurt or eggs stay out of the fridge?

The USDA says to throw away perishable food that has been left out for more than 2 hours, or more than 1 hour when it is above 32°C (90°F). In Dubai, keep breakfast in a cool bag or in the office fridge.
